What the planner does
You enter the hours you slept, the hours you usually need and your wake time. The tool shows how short you are, gives a simple low, moderate or high rating for hunger pull and builds a meal timing plan for the day.
The rating is informal. It is based on the size of your sleep gap and on research showing that short sleep tends to raise appetite. It does not measure your hormones.
What the research shows
Spiegel and colleagues kept 12 healthy young men on 2 nights of 4 hours in bed, then on 2 nights of 10 hours. After the short nights leptin, a hormone that signals fullness, was lower, ghrelin, a hormone that stimulates hunger, was higher, and hunger and appetite rose, especially for calorie dense foods such as sweets and starchy foods.
The sample was small and made of young men, so the findings may not apply to everyone. Later studies point in the same direction, but sizes vary. The practical point is that willpower is harder when you are tired.
Eating plan for a short sleep day
- Eat breakfast within an hour of waking, with protein and fibre.
- Plan meals at regular times so hunger does not build.
- Keep fruit, yoghurt, nuts or boiled eggs at hand.
- Drink water before snacking, because tiredness can feel like hunger.
- Go for a short walk in daylight to lift alertness.
- Keep caffeine before noon. Check it with the caffeine half life calculator.
Protect tonight's sleep
A heavy late meal can disturb sleep and trigger reflux. Use the late meal curfew calculator. Then repay the deficit using the sleep debt compounder.
Sleep, appetite and body weight
Poor sleep is linked with weight gain in several large studies, but many factors are involved. Better sleep is not a weight loss cure. Read does lack of sleep cause weight gain, earlier bedtime and weight loss and sleep calorie burn calculator.
Foods that steady hunger
- Eggs, Greek yoghurt, tofu, beans and lean meat for protein
- Oats, wholegrain bread and vegetables for fibre
- Nuts and seeds for healthy fats
- Fruit with protein rather than sweets alone
A note on disordered eating
If you notice that food and weight dominate your thoughts, or you cut meals to compensate for a bad night, speak to a doctor or a registered dietitian. This planner is not a diet plan.
When tiredness and hunger need a check
Constant hunger, extreme thirst and fatigue despite enough sleep can signal conditions such as diabetes. See a doctor. For a general picture of how sleep and metabolism connect, read sleep, heart and metabolic health.
A worked example
Suppose you need 8 hours, slept 5.5 and wake at 6:30 AM. You are 2.5 hours short, so the planner rates the hunger pull as high. It suggests breakfast around 7:30 AM, lunch around 12:30 PM, a planned snack at 3:30 PM and dinner at least three hours before bed.
None of this is a diet. It is a way to avoid grazing on sweets when you are tired. If you slept close to your need, the planner simply says to eat normally.
Getting back on track the next night
A tired day is not the time for a strict plan. Go to bed 30 to 60 minutes earlier, keep alcohol and caffeine low, and stay consistent with wake time. Use the bedtime calculator to choose a time that gives full cycles.
Over a week, regular sleep tends to settle appetite for many people. If you find you are always hungry and tired, discuss it with a doctor or dietitian, since medical and mental health causes are possible.
Frequently Asked Questions
Why am I so hungry after a bad night of sleep? ›
Short sleep is linked with lower leptin, higher ghrelin and stronger appetite, especially for sweet and starchy foods.
Does lack of sleep make you eat more? ›
Studies often find it does, though results vary between people.
What should I eat after a short night? ›
Regular meals with protein and fibre, plus planned snacks.
Can I fix hunger with more sleep? ›
Better sleep often helps appetite settle.
Is this planner a diet? ›
