What the estimator does

You enter the time of your last cigarette, vape, gum or lozenge and your bedtime. The tool halves the active nicotine every two hours and shows what remains when you lie down, together with a plain message about what to do.

It is a planning aid for people who use nicotine and want to protect their sleep. It does not judge you, and it does not replace advice from a pharmacist or doctor if you are trying to quit.

What the research says

Jaehne and colleagues reviewed studies of nicotine and sleep. Smokers tended to take longer to fall asleep, sleep less and spend less time in deep sleep than non smokers, and nicotine replacement products could also disturb sleep, with vivid dreams a common complaint with patches. The review also describes sleep problems during withdrawal.

Most of these studies are observational, and smokers also differ from non smokers in other ways such as caffeine and alcohol use. The safest reading is that nicotine is stimulating, and that the hours before bed are the worst time to take it.

A bedtime plan for nicotine users

  1. Leave at least three hours between your last use and bedtime.
  2. Swap the last evening cigarette for a calming habit such as a shower or tea without caffeine.
  3. Avoid nicotine if you wake in the night. Do not reach for it to fall back to sleep.
  4. Keep your caffeine early in the day. Use the caffeine half life calculator.
  5. Keep the same bedtime every night.

Sleep when you cut down or quit

Many people sleep badly for the first weeks after stopping. Cravings can wake you at night and dreams can be vivid. This usually settles. Do not take it as a reason to start again. A pharmacist or doctor can advise on replacement therapy and timing, and Smokefree.gov offers free quit support.

See how to fix sleep after quitting smoking for a gentle plan, and does smoking affect sleep for the wider evidence.

Vaping and sleep

Vapes deliver nicotine just like cigarettes, and some deliver more. Late night vaping can keep you awake in the same way. The same two hour half life applies. If you vape in bed, try to move your last session to the evening and keep the device out of the bedroom.

Nicotine patches and gum

Patches release nicotine over 16 or 24 hours. Some people find a 24 hour patch causes vivid dreams or insomnia and need a 16 hour version removed at bedtime. Always follow the leaflet and ask a pharmacist before changing how you use them. Gum and lozenges should be avoided in the last hour before bed.

Other things that wreck sleep with nicotine

  • Alcohol, which often goes with smoking and fragments sleep
  • Late caffeine
  • Night time coughing or reflux
  • Sleep apnoea, which is more common in smokers. See the nasal vs mouth breathing screener

What to do next

Set your bedtime with the bedtime calculator, practise the wind down in the sleep hygiene audit and protect your first cycles with the deep sleep timer.

A worked example

Suppose your last cigarette is at 8:30 PM and you go to bed at 11 PM. That is 2.5 hours, so about 42 percent of the nicotine is still active. The tool advises leaving three hours or more.

If you move the last cigarette to 7 PM, the gap is four hours and only a quarter of the nicotine remains. For many smokers a clear evening cutoff is the easiest change to make without quitting outright.

If you want to quit, sleep can help you

Good sleep makes quitting easier because tiredness raises cravings and irritability. Keep a steady bedtime, avoid caffeine late, move your body in the day and plan what you will do at the times you used to smoke.

Free support such as Smokefree.gov, quitlines and your pharmacist can help you choose a method. Do not feel guilty about sleep trouble in the first weeks. It usually improves.
