What the cardio recovery window calculator does
Enter when your workout ends, how hard it felt and your bedtime. The calculator compares your gap with a cautious guide of half an hour for easy exercise, an hour and a half for moderate exercise and two and a half hours for vigorous work, and tells you the latest finish time.
It is built for people who can only train in the evening and want to protect sleep.
What research says
Frimpong and colleagues reviewed studies of evening high intensity exercise in healthy adults. They found no harm to sleep when sessions ended at least an hour before bed, and signs of delayed sleep and less total sleep when exercise was very close to bedtime. Stutz and colleagues reached a similar view for exercise in general: it does not usually harm sleep, and hard exercise right before bed is the main exception.
People differ, so test your own response. If you sleep badly after late hard sessions, move them earlier.
What your body is doing after a workout
After hard exercise your heart rate, breathing and body temperature stay raised for a while and stress hormones are higher. Falling asleep depends on core temperature dropping and the nervous system calming. A cool down, warm shower and dim lights help that transition.
The post workout sleep optimizer gives a fuller wind down plan, and the exercise timing calculator compares workout times.
A simple readiness check
- You can breathe normally and speak in full sentences
- You feel warm but not hot
- Your heart is not pounding
- You feel calm, not wired
- If not, wait and use slow breathing from the panic button reset
Seven tips for evening training
- Choose moderate intensity when you train late.
- Finish at least an hour before bed, longer for intervals.
- Skip stimulant pre workouts. Use the caffeine curfew calculator.
- Cool down for 10 minutes.
- Eat a light meal and avoid heavy food.
- Take a warm shower.
- Keep a steady bedtime.
Recovery and sleep for athletes
Hard training raises your sleep need. Use the athlete sleep extension calculator and the growth hormone sleep timer to protect the deep sleep that follows.
Resting heart rate and recovery
Your resting heart rate on waking can show recovery. A rise of several beats over your normal for days, with poor sleep, can mean you need rest. Use the heart rate calculator to understand your zones.
When to stop and see a doctor
Chest pain, faintness, an irregular heartbeat or breathlessness out of proportion to effort need urgent medical advice. If your heart races at night without exercise, read heart racing or breathing trouble at night.
A worked example
A moderate 45 minute run ending at 7:30 PM with bedtime at 11 PM leaves a 3.5 hour gap, which is above the 1.5 hour guide, so the calculator says the window is good.
A hard interval session ending at 9:30 PM with bedtime at 11 PM leaves 1.5 hours, which is under the 2.5 hour guide. The tool suggests finishing by 8:30 PM, trimming the intensity or moving bedtime later. Research suggests many people cope with an hour, so treat the guide as cautious and test yourself.
A 20 minute wind down after hard training
Walk slowly for five minutes, stretch gently, shower warm, drink water, and eat a light meal with carbohydrate and protein if you are hungry. Dim the lights and avoid caffeine or pre workout powders.
If your heart still pounds when you lie down, slow your breathing to four counts in and six out. Track how long you take to fall asleep with the sleep latency scorer to see whether your timing works.
Frequently Asked Questions
How long before bed should I stop cardio? ›
Light work can end 30 minutes before bed, and vigorous work is better finished 2 to 3 hours before.
Is exercise at night bad for sleep? ›
Not for most people. Hard exercise very close to bedtime is the main risk.
Does cardio help sleep? ›
Regular exercise generally improves sleep quality and helps you fall asleep faster.
What if I train at 9 PM? ›
Keep it light or moderate, cool down and lengthen your wind down.
Is a high heart rate bad for sleep? ›
A raised heart rate can delay sleep onset, so let it settle first.
Is this a medical rule? ›
No. It is a cautious guide.
